Oggi ho il piacere di avere con me sul blog OST Chad Waterbury, trainer d’oltre oceano con visone dell’allenamento OST e autore di diverse pubblicazioni sulla pesistica e di diversi programmi di allenamento vincenti. Sentiamo cosa ha da dirci (avremo prima l’intervista in inglese e poi, in basso, quella in italiano. Nella stesura delle domande e nella loro traduzione mi ha aiutato Domenico Aversano).

  • Hello Chad and welcome on OST blog, the first Italian blog on Old School Training! We love multifrequency in buffer and not single workout per body part with failure rep. What do you think about it?

Chad Waterbury: Each time you train a muscle group with the right training parameters, it triggers protein synthesis that causes the muscle to grow. There’s a limited amount of protein synthesis that can be triggered in any single workout, therefore, it’s necessary to train a muscle group more often when the goal is fast muscle growth.

  • Here in the Italian Old School Training community, we believe that beginners should limit themselves to basic, compound exercises (multi-joint exercises) such as squat, bench press, deadlift, etc., rather than using isolation exercises (single joint movements) such as lateral raises, front raises, flies, or leg extensions. After the trainee has developed a solid foundation and has reached the intermediate or advanced stage, he can include some single-joint exercises Do you agree with that approach?

CW: Yes, compound exercises stimulate the greatest number of muscles per movement. A beginner needs growth over his entire body so compound movements allow the person to work the maximum number of muscles with the fewest exercises. After a beginner has added 10 Kg of muscle, he can start using single-joint exercises to improve specific body parts.

  • Why today the bodybuilders trust in failure and in one workout a week for body part?

CW: Any bodybuilder that can get bigger muscles with infrequent training with only 1-2 sets per week is genetically superior to virtually everyone reading muscle magazines. Most people have tried the typical bodybuilding approach of 3 sets of 10-12 reps and it doesn’t work. When it doesn’t work, they should perform full body training so they can stimulate all the major muscle groups 3-4 times per week instead of using a body part split.

  • How do you train professional bodybuilders in USA ?

CW: Professional bodybuilders have spent years and years building their overall muscle mass. So most of the time when they hire me they’re trying to add muscle to a body part that didn’t grow well with body part splits.   • What is your anti – bodybuilding Hypertrophy (ABBH)?

CW: I wrote the Anti-Bodybuilding Hypertrophy (ABBH) program 13 years ago because I felt many of the typical bodybuilding parameters weren’t effective for people that had a hard time building muscle. So instead of the usual 3 sets of 10 reps, I flipped those parameters and told people to do 10 sets of 3 reps. The results were outstanding and ABBH is still one of the most popular bodybuilding articles on the internet.

  • What do you think of fullbody for professional natural bodybuilders?

CW: Full body training is excellent for natural bodybuilders because it allows them to work more muscle groups with fewer workouts. This keeps the natural guys from getting overtrained. The key with bodybuilders is to use compound movements that emphasize the muscles they’re trying to target. For example, if a guy wants bigger biceps he should do pull-ups with his palms neutral (palms facing each other) and hands 4-6” apart. This ensures that the biceps have to do twice the work during a pull-up.

  • I read in many of yours articles that you suggest exercises like Ring Push Ups and Flies as great chest builders (especially when the rings are setted wider than the shoulder width). I’m doing them (with also Ring Dips)as my main chest exercise for months and they really work the chest in a unique way, can you share with us some variations, loading schemes that you like most? Do you think that working Ring Push Ups, Dips and Flies in multiple angles (feet elevated, hands elevated, wide rings, narrow rings etc) with different rep ranges (and overload) it’s all that a trainee needs to developp strenght and mass in the pecs?

CW: Yes, rings are ideal because they allow the wrists to move freely. This takes stress off the elbows and shoulders so the joints can recover faster from the workouts. The other benefit of rings is a greater freedom of motion. With rings training you can pull your arms together as you press your body up, and spread your arms as your body is going down. This allows for greater motor unit recruitment of the pectoralis muscles and will trigger faster growth.

  • I read in your ebook (HFT) that for you supitaned (or with active supination) ring inverted rows are a great exercise for the biceps (other than the lats and upperback).

CW: I use two different versions of the inverted row with rings for biceps growth. With one version the lifter will supinate the wrists as he pulls his body up to get greater muscle activation of the biceps brachii muscles. The other version uses an overhand (pronated) grip to target the brachialis muscle since it’s usually underdeveloped on most guys.

  • Don’t you think that in multi-joint rows exercises like inverted row the biceps are “only” sinergist and that isolation movements (curls) are nedeed to full develope them?

CW: The inverted row variations I use with rings provide the best growth for the biceps – better than any curls variation. The reason is because the inverted row trains the biceps to work with the upper back, and this is the way the biceps are designed to work. When you train any muscle group with its accessory muscle groups the results are almost always better. If curls were the best solution, every guy would have huge biceps because every guy does plenty of them.

  • What do you think about single-leg work for hypertrophy? Single leg work is less demanding on the back (especially the lower back), exercises like bulgarian split squat, single leg romanian deadlift can place a great amount of tension on the legs sparing the back and due to this it’s easier to do on them an higher weekly volume(than classic barbell squat and RDL), can this have a good impact on leg’s hypertrophy?

CW: Most of the leg training I use with clients are exercises with a single-leg variation. This allows the leg muscles to get plenty of work without the central nervous system stress of heavy barbell squats. Furthermore, most guys don’t have the mobility to do a barbell squat correctly so they end up hurting their back or knees. Single-leg exercises are easier to perform correctly, and since they don’t require as much work from the low back, guys can do them more frequently – a key to fast muscle growth.

  • What are your best books for building muscle?

Oreste: Ciao Chad e benvenuto sul nostro blog OST, il primo sulla Old School Training. Noi amiamo la multifrequenza in buffer invece che la monofrequenza a cedimento. Che ne pensi tu?

Ogni volta che si allena un gruppo muscolare con i parametri di allenamento corretti, si innesca la sintesi proteica che fa sì che il muscolo cresca. C’è una quantità limitata di sintesi proteica che può essere attivata in ogni singolo allenamento, quindi, è necessario allenare un gruppo muscolare più spesso quando l’obiettivo è la crescita muscolare rapida.

Oreste: Qui nella comunità italiana dell’Old School Training, siamo convinti che i principianti dovrebbero limitarsi a esercizi composti di base (esercizi multi-articolari) come squat, panca, stacco, ecc, piuttosto che utilizzare esercizi di isolamento (singoli movimenti mono articolari) quali alzate laterali, sollevamenti frontali, croci o leg extension. Dopo che il principiante ha sviluppato una solida base e ha raggiunto lo stadio intermedio o avanzato, può includere alcuni esercizi mono articolari. Sei d’accordo con questo approccio?

CW: Sì, esercizi composti stimolano il maggior numero possibile di muscoli per il movimento. Un principiante ha bisogno di una crescita in tutto il corpo e i movimenti composti consentono alla persona di lavorare il numero massimo di muscoli con meno esercizi. Dopo che un principiante ha aggiunto 10 Kg di muscoli, potrà iniziare a utilizzare gli esercizi mono articolari per migliorare alcune specifiche parti del corpo.

Oreste: Perché oggi i bodybuilder credono nella monofrequenza a cedimento?

CW: Qualsiasi bodybuilder che riesca a ottenere muscoli più grossi con l’allenamento infrequente e con solo 1-2 set a settimana è geneticamente predisposto e più portato rispetto a ogni singolo lettore delle riviste di bodybuilding. La maggior parte delle persone che ha provato l’approccio tipico del bodybuilding composto da 3 serie da 10-12 ripetizioni ha fallito perché non ha funzionato. Quando ci si accorge che non funziona, si dovrebbe effettuare un allenamento in fullbody in modo che si possano stimolare tutti i principali gruppi muscolari 3-4 volte alla settimana invece di utilizzare una split routine.

Oreste: Come alleni i bodybuilder professionisti negli Stati Uniti?

CW: I culturisti professionisti hanno trascorso anni e anni a sviluppare la loro massa muscolare generale. Così la maggior parte delle volte in cui mi ingaggiano stanno cercando solo di migliorare qualche parte restata più indietro con le split. Pertanto, io uso molto il mio High Frequency Training con i bodybuilders professionisti per aggiungere massa muscolare alle loro parti del corpo sottosviluppate. – Oreste: Parlaci del tuo “Anti – Bodybuilding Hypertrophy” (ABBH)?

CW: Ho scritto il programma Anti-Bodybuilding Hypertrophy (ABBH) 13 anni fa, perché ho capito che molti dei parametri tipici del bodybuilding non fossero efficaci per le persone nella media. Così, invece delle solite 3 serie da 10 ripetizioni, ho invertito quei parametri e detto alla gente di fare 10 serie da 3 ripetizioni. I risultati sono stati eccezionali e ABBH è ancora uno dei più popolari articoli sul bodybuilding su Internet.

Oreste: Cosa ne pensi delle fullbody per i bodybuilder natural e professionisti?

CW: Le Fullbody sono eccellente per i bodybuilder natural, perché permettono loro di lavorare più gruppi muscolari con un minor numero di allenamenti. In questo modo i pesisti natural si tengono lontani dal sovrallenamento. La chiave con i bodybuilder è quella di utilizzare movimenti composti che enfatizzano il lavoro dei muscoli che si stanno cercando di colpire. Ad esempio, se un ragazzo vuole bicipiti più grandi dovrebbe fare i pull-up con i palmi delle mani in posizione neutra (palmi delle mani uno di fronte all’altro) e le mani distanziate di circa 10 – 15 centimetri. Ciò assicura al bicipite di fare il doppio del lavoro durante il pull-up.

Domenico: Ho letto in molti dei tuoi articoli che suggerisci esercizi come Piegamenti (Push Up) e croci agli anelli come ottimi costruttori di pettorali (specialmente con gli anelli settati molto più larghi dell’ampiezza delle spalle.) Io li sto eseguendo (insieme alle dips larghe agli anelli) da qualche mese come i miei movimenti principali per i pettorali e posso dire che davvero li stimolano in una maniera unica. Credi che lavorare con Push Dips e Croci agli anelli in angoli diversi (piedi rialzati, mani rialzati, anelli larghi, stretti etc) con differenti range di ripetizioni può essere tutto ciò di cui una persona necessita per sviluppare in modo completo il petto?

CW: Sì, gli anelli sono l’ideale perché permettono ai polsi di muoversi liberamente. Questo sottrae stress da polsi gomiti e spalle, così che le articolazioni recuperano più velocemente dagli allenamenti. L’altro beneficio degli anelli è la superiore libertà di movimento. Allenandoti con gli anelli puoi avvicinare completamente le braccia quando ti spingi su, e allontanarle ed allargarle quando vai giù. Questo permette un maggior reclutamento delle unità motorie dei muscoli pettorali e stimola una crescita più rapida.

Domenico: Ho letto nel tuo libro che per te gli inverted row agli anelli con presa supina sono un grandissimo esercizio per i bipicipiti (oltre che per la schiena). Ci dici qualcosa in più?

CW: Io uso 2 differenti versioni degli inverted row agli anelli per la crescita dei bicipiti. In una il soggetto supinerà i polsi mentre si traziona su e ciò porterà ad una maggiore attivazione dei bicipiti. L’altra versione è con una presa prona per enfatizzare il lavoro sul brachiale che di solito è sottosviluppato in molti ragazzi.

Domenico: Non pensi che negli esercizi multiarticolari come gli inverted row i bicipiti sono “solo” sinergisti e  c’è bisogno di movimenti di isolamento come i curl per svilupparli compeltamente?

CW: Gli inverted row agli anelli che uso stimolano la migliore crescita dei bicipiti, meglio di qualsiasi tipo di curl. La ragione è che gli inverted rows allenano i bicipiti in sinergia con la schiena, e questo è il modo in cui i bicipiti sono strutturati per lavorare. Quando alleni un qualsiasi gruppo muscolare insieme ai suoi gruppi accessori i risultati sono sempre migliori. Se i curl fossero la migliore soluzione, tutti i ragazzi avrebbero bicipiti enormi poichè tutti i ragazzi ne eseguono tantissimi.

Domenico: Cosa ne pensi del lavoro unilaterale per l’ipertrofia delle gambe? Il lavoro unilaterale è meno stressante per la schiena, ed esercizi come squat bulgaro, stacchi rumeni ad una gamba possono infliggere tanta tensione sulle gambe risparmiando la schiena e grazie a qeusto sono più adatti ad essere eseguiti con una frequenza più alta con un volume settimanale maggiore, questo può avere un buon impatto sull’ipertrofia?

CW: La maggior parte dell’allenamento delle gambe che uso con i miei clienti sono variazioni ad una gamba. Questo permette ai muscoli delle gambe di svolgere tantissimo lavoro senza estremo stress sul sistema nervoso di squat pesanti con bilanciere. Inoltre molti ragazzi non hanno la mobilità di effettuare squat con bilanciere corretti e finiscono con il farsi male la schiena o le ginocchia. Gli esercizi ad una gamba sono più facili da eseguire correttamente, a poiché non richiedono così tanto lavoro dalla bassa schiena, i ragazzi li possono eseguire con più frequenza, una chiava per la crescita muscolare rapida.
